Recovery for athletes: what works, what doesn't, and what may harm 

Recovery is one area of sports nutrition where practice has run furthest ahead of the scientific evidence. In this three-part webinar, Dr Cas Fuchs separates the three categories: what genuinely restores an athlete and how quickly, what is widely done and does nothing measurable, and what may be working against the adaptation the training session was meant to produce.

Why this webinar

Ask an athlete what recovery means and the answer is usually everything at once: fluid, carbohydrate, protein, sleep, an ice bath, a sauna. Ask how long each of those takes and the answers get vague, because the timescales are almost never separated. They are very different. In this webinar, Dr Cas Fuchs separates these processes and examines several widely used recovery practices against the available evidence. Liver glycogen receives particular attention because it is smaller and less studied than muscle glycogen, yet central to maintaining blood glucose. The same evidence-led approach is applied to protein timing, food form and cold-water immersion. Comparisons of cheese, milk, raw and boiled eggs, BCAAs and intact protein show that blood amino acid appearance does not necessarily predict muscle protein synthesis, while cold-water immersion lowered muscle protein synthesis both acutely and across repeated training. The result is a framework for using recovery strategies deliberately, matching each intervention to the right physiological target, timescale and potential trade-off.

What you'll learn

Part 1: What are you actually restoring?

Recovery starts by separating what is being restored and how quickly. This section contrasts fluid, muscle glycogen, liver glycogen and protein, with particular focus on the overlooked liver store that maintains blood glucose. It examines depletion, measurement, overnight changes, carbohydrate type, timing, and whether breakfast or carbohydrate during exercise meaningfully protects or restores liver glycogen.

Part 2: What can protein really do by tomorrow?  

This section challenges the idea that protein is a rapid recovery tool for tomorrow’s session. Instead, it frames protein as central to longer-term adaptation, while clarifying what the anabolic window can and cannot achieve. It explores dose, protein type, age, amino acid availability, whole foods, BCAAs, collagen, plant proteins and how to prioritise protein when appetite is limited.


Part 3: Do cold and heat help, or cost you the session? 

This section examines recovery modalities that athletes often use because they feel effective. Cold-water immersion is considered against evidence showing reduced muscle protein synthesis after single and repeated sessions, raising questions about when feeling better is worth the adaptive trade-off. Heat is then explored as a possible alternative, including effects on blood flow, muscle protein synthesis and capillarisation.

 How quickly does each part of recovery really happen: fluid, muscle glycogen, liver glycogen, protein? 

  Does a bigger, faster rise in blood amino acids mean a bigger muscle response?

  What does cold-water immersion do to muscle protein synthesis after a single session?

  What happens to liver glycogen overnight, and what does that mean for training in the morning?

  If you eat 10g of carbohydrate per kg body mass, how much of your muscle glycogen is back after 12 hours? ?

  Are free amino acids and BCAAs a shortcut to improve muscle recovery?

  Does collagen do anything for muscle or for the connective tissue inside it?

  Does the increased blood flow with heating, improve recovery?

  Is there a session after which you should not get into cold water at all?

Dr. Cas Fuchs

Dr Cas Fuchs is a researcher at Maastricht University (NUTRIM School of Nutrition and Translational Research in Metabolism), where he works on carbohydrate and protein metabolism, glycogen storage, muscle loss during disuse, and the effects of temperature on recovery and adaptation. He has published around 40 papers, including most of the small body of work in which liver glycogen has been measured directly in athletes using carbon-13 magnetic resonance spectroscopy, and the studies that first showed post-exercise cooling lowers muscle protein synthesis rates. His work appears in The Journal of Physiology, the American Journal of Clinical Nutrition, the American Journal of Physiology, the Journal of Nutrition, Medicine & Science in Sports & Exercise and the Journal of Applied Physiology.
